The Single Best Exercise for Each Major Muscle Group

If you could only do one exercise per muscle group for the rest of your training life, which would you pick? We reviewed Dr. Bret Contreras' EMG database — the largest collection of surface electromyography data on resistance exercises ever compiled — and polled 40 NSCA-certified strength coaches. Most of the results are unsurprising. A few will change how you train.
Chest: the barbell bench press. EMG studies consistently show it activates more total pec fibers than any fly or machine variation. The flat bench slightly outperforms incline for overall pec activation, though incline has its place for upper chest emphasis.
Back: the pull-up. Not the lat pulldown — the pull-up. Closed-chain exercises recruit more motor units because your body is moving through space. A 2017 study in the Journal of Strength and Conditioning Research found pull-ups activated 18% more latissimus dorsi fibers than pulldowns at equivalent loads.
Quads: the barbell back squat. No surprise here. Research from Dr. Brad Schoenfeld at Lehman College confirms the squat loads the entire lower body and produces peak quadriceps activation that no leg press or extension matches. Full depth matters — a 2019 study in the European Journal of Sport Science found parallel-or-below squats activate 25% more vastus lateralis fibers than half squats.
Hamstrings: the Romanian deadlift. Hip-hinge movements outperform leg curls for hamstring development because they load the muscle at longer lengths. Eccentric strength at long muscle lengths also reduces injury risk — runners and field athletes, take note.
Shoulders: the overhead press. Standing, with a barbell. It trains the deltoids, upper traps, and serratus anterior simultaneously while demanding core stability. No seated machine press comes close to the total motor unit recruitment.
The common thread is compound movements that load muscles through full range of motion under heavy loads. Isolation has its place for addressing weak points, but if your program is built on compounds, those weak points rarely develop in the first place.
