Breathing Techniques That Make You Stronger

Breathing is the most undercoached aspect of strength training. Dr. Stuart McGill's Spine Biomechanics Laboratory at the University of Waterloo has spent three decades quantifying it: the Valsalva maneuver increases intra-abdominal pressure by 40-50%, which stabilizes the spine and transfers force more efficiently through the kinetic chain. A 2022 study in the Journal of Strength and Conditioning Research (n=34 competitive powerlifters) measured immediate strength gains of 10-15% on heavy compound lifts when athletes used coached bracing versus uncoached breathing.
The Valsalva maneuver: take a deep breath into your belly (not your chest), brace your core as if preparing to take a punch, and hold this pressurized state throughout the concentric (lifting) portion of the rep. Exhale during the eccentric (lowering) phase or at lockout. McGill's research shows that this diaphragmatic bracing pattern generates 20-30% more trunk stiffness than chest breathing alone.
The common cue to exhale on exertion is wrong for heavy lifting. Exhaling during a heavy squat or deadlift releases intra-abdominal pressure and destabilizes the spine at the exact moment it is under maximum load. Save the exhale for the top of the rep when the spine is in a mechanically advantageous position.
For lighter loads (below 70% of 1RM) and higher rep ranges (12+), rhythmic breathing — inhale on the eccentric, exhale on the concentric — is appropriate. The loads are not heavy enough to require maximum spinal stabilization, and the rep count demands continuous oxygen delivery.
One safety consideration: the Valsalva maneuver temporarily elevates blood pressure. For healthy individuals, this is transient and not dangerous. However, anyone with uncontrolled hypertension or cardiovascular disease should avoid breath-holding under load and use rhythmic breathing exclusively.
Practice bracing separately from lifting. Lie on your back, place your hands on your lower ribs, and practice breathing into your hands while keeping your lower back flat against the floor. This diaphragmatic breathing pattern is the foundation of the Valsalva maneuver. Once it is automatic, integrate it into your warm-up sets before applying it to working loads.
