Does Foam Rolling Actually Work? What 23 Studies Say

Dr. David Behm's Exercise Science Laboratory at Memorial University of Newfoundland published a 2019 systematic review in the Journal of Sports Sciences analyzing 23 studies on foam rolling and self-myofascial release. The conclusions: foam rolling reliably improves short-term range of motion and reduces perceived soreness. It does not improve long-term flexibility or strength performance.
The range of motion improvement is real but temporary — lasting 10-20 minutes after rolling. This makes foam rolling useful as a warm-up tool but not as a substitute for stretching or mobility work. Rolling your quads before squatting may improve depth. Rolling them instead of stretching will not.
For soreness reduction, foam rolling reduces delayed-onset muscle soreness (DOMS) by 1-2 points on a 10-point scale. The mechanism appears to be neurological — pressure on muscle tissue activates mechanoreceptors that temporarily reduce pain signaling. The tissue itself does not change.
What foam rolling does not do: break up scar tissue, release fascia, improve muscle quality, or flush metabolic waste. Dr. Robert Schleip's Fascia Research Group at the Technical University of Munich has demonstrated that these claims are physiologically implausible given the forces involved. A human applying body weight through a foam cylinder generates roughly 30-100 pounds of force — nowhere near the 2,000+ pounds Schleip's lab measured as necessary to mechanically deform fascia.
A 2020 systematic review in Frontiers in Physiology by Dr. Markus Kohl at the University of Applied Sciences in Coburg (k=49, n=1,478) quantified the dose-response: rolling speed of 2-4 cm per second produced the strongest pain-reduction effects, while faster rolling was no more effective than static pressure. Vibrating foam rollers showed a small additional benefit for range of motion (+8% vs. standard rollers) but no difference for soreness. The review also confirmed that foam rolling before exercise does not impair subsequent strength or power — a concern raised by earlier studies on static stretching.
The practical takeaway: use foam rolling for 60-90 seconds per muscle group as part of your warm-up. It will improve range of motion for the upcoming session and reduce soreness from the previous one. Do not replace dedicated mobility work or stretching with foam rolling. And do not spend 30 minutes on the roller — diminishing returns set in quickly.
