Heart Rate Zones: Train Smarter, Not Harder

Heart rate zone training divides your effort into five ranges, each triggering different physiological adaptations. Dr. Stephen Seiler at the University of Agder in Norway — who coined the term "polarized training" after studying the training logs of 800+ Olympic medalists — identified the central mistake most recreational athletes make: spending almost all their time in zones 3-4, too hard for aerobic development, too easy for peak performance gains.
Zone 1 (50-60% max HR): active recovery. Walking, easy stretching. Promotes blood flow without training stress. Use after hard sessions or on rest days when you want to move without accumulating fatigue.
Zone 2 (60-70% max HR): aerobic base. Conversational pace. This is where mitochondrial density increases and fat oxidation improves. Elite endurance athletes spend 75-80% of their training here. Most recreational athletes spend less than 20% — and wonder why they plateau.
Zone 3 (70-80% max HR): tempo. Comfortably hard. This zone improves lactate threshold — the intensity at which lactate accumulates faster than your body can clear it. One tempo session per week is sufficient. More frequent zone 3 work creates chronic moderate stress without adequate stimulus for adaptation.
Zone 4 (80-90% max HR): threshold to VO2 max. Hard. This zone drives the largest improvements in cardiovascular capacity but creates significant recovery demand. Limit to 1-2 structured sessions per week. These are your interval workouts — the sessions that hurt but produce measurable gains.
Zone 5 (90-100% max HR): maximum effort. Sprints, all-out intervals. Develops peak power and anaerobic capacity. Sessions in this zone should be short (10-30 seconds per effort) with long rest (2-5 minutes). Total zone 5 time per week should not exceed 5-10 minutes for most athletes.
Calculate your zones from maximum heart rate (220 minus age is a rough estimate; a field test is more accurate). Then plan your week: 80% of time in zones 1-2, 20% in zones 3-5. Seiler's 2010 landmark study in the Scandinavian Journal of Medicine & Science in Sports demonstrated that this polarized model produces better outcomes than moderate-intensity training — 11.7% greater improvement in time to exhaustion over a 9-week training block compared to threshold-focused programs.
