Meal Prep for Athletes: A Week in 90 Minutes

Dr. Kevin Hall's metabolic ward studies at the National Institutes of Health (NIDDK) demonstrated that when ultra-processed food is the fastest option, people consume 500 extra calories per day without intending to. The most common reason athletes eat poorly is not lack of knowledge — it is lack of preparation. When you are hungry and tired after training, you eat whatever is fastest. Meal prep ensures that the fastest option is also the best option.

The 90-minute protocol: cook three proteins, three carb sources, and prep two vegetable batches. That is five pots and pans, one session, and 14-21 meals worth of macronutrients ready to assemble in under five minutes at meal time.

Protein batch one: bake 4 pounds of chicken thighs at 400°F for 25 minutes. Season simply with salt, pepper, and garlic powder. Protein batch two: cook 2 pounds of lean ground turkey in a skillet. Protein batch three: hard-boil a dozen eggs. Total protein prep time: 30 minutes of active work.

Carb batch one: cook 4 cups of rice in a rice cooker (set and forget). Carb batch two: boil 3 pounds of baby potatoes until fork-tender, roughly 15 minutes. Carb batch three: cook 1 pound of pasta. Total carb prep time: 20 minutes of active work.

Vegetable prep: roast two sheet pans of mixed vegetables (broccoli, bell peppers, sweet potatoes, zucchini) at 425°F for 20 minutes. Chop raw vegetables for snacking: cucumbers, carrots, cherry tomatoes. Total vegetable prep time: 15 minutes of active work.

Assembly is modular: pick a protein, a carb, and a vegetable. Add a sauce or seasoning for variety — salsa, soy sauce, hot sauce, pesto, hummus. Store in glass containers for up to five days. This system eliminates decision fatigue and ensures every meal hits your macro targets without thinking.
